Start by choosing the habit you want to evaluate from the dropdown, then enter three numbers: minutes per session, sessions per week, and your realistic consistency percentage. Consistency is the portion of the year you expect to maintain the habit — 80% equals roughly 42 weeks per year and reflects a sustainable routine that survives vacations, busy weeks, and minor illnesses. Finally, enter your body weight (kg or lb) and pick your primary goal: fat loss, muscle gain, or overall health. These choices change how the results are interpreted, especially the calorie and fat-loss estimates.

How the ROI Score Works

The ROI score is a simple ratio: benefit points per week ÷ minutes invested per week. Each habit has a base benefit score that ranks its typical contribution to body-composition outcomes: brisk walking 6, strength training 8, HIIT 9, meal prep 7, extra sleep 8, hydration 6, and daily tracking 5. These are deliberately simple, ordinal values — not measured units — that let you compare very different habits on a common scale. The base score is scaled by session length (a 60-minute walk is worth double a 30-minute one) and multiplied by sessions per week and consistency.

For exercise habits, the energy side uses the standard metabolic equivalent (MET) formula: calories per session = MET × body weight (kg) × minutes ÷ 60. MET values come from the Compendium of Physical Activities, the research reference used in exercise science. The calculator multiplies by weekly frequency and consistency to get an annual calorie figure, then converts it to fat mass using the widely cited 7,700 kcal per kg of stored fat (3,500 kcal per lb).

Worked Examples

Example 1 — Brisk walking, fat-loss goal. 30 minutes, 5 sessions/week, 80% consistency, 70 kg body weight. Weekly time cost = 2.5 hours. Benefit = 6 × (30/30) × 5 × 0.8 = 24 points → ROI = 24 ÷ 150 = 0.16 (good). Energy: 3.5 × 70 × 30 ÷ 60 = 122.5 kcal per session, about 490 kcal/week, roughly 25,500 kcal/year, or about 3.3 kg of fat per year, assuming diet stays unchanged.

Example 2 — HIIT, fat-loss goal. 20 minutes, 3 sessions/week, 80% consistency, same weight. Weekly time cost = 1 hour exactly. Benefit = 9 × (20/30) × 3 × 0.8 = 14.4 points → ROI = 14.4 ÷ 60 = 0.24 (excellent). Energy: 8 × 70 × 20 ÷ 60 ≈ 187 kcal per session, about 448 kcal/week, roughly 23,300 kcal/year, or about 3.0 kg of fat per year.

Notice the pattern: walking delivers slightly more total fat loss in this scenario, but HIIT returns more benefit per minute — which makes it the higher-ROI habit when time is the limiting factor.

Tips for Choosing High-ROI Habits

  • Consistency beats intensity. A habit you keep at 80% all year outperforms a perfect habit you abandon in March, and the calculator reflects that in every output.
  • Pair a calorie-burning habit with an adherence habit. Meal prep, daily weighing, and food tracking score low on their own, but they multiply the results of everything else — which is why they still earn meaningful benefit points.
  • Do not neglect sleep. Extra sleep ranks among the highest ROI values because recovery directly regulates appetite hormones (ghrelin, cortisol) and training quality.
  • Re-evaluate every 4–8 weeks. If a habit feels stale or your results plateau, test an alternative in this calculator before restructuring your whole week.
The best habit is the one you actually repeat. If the calculator rates a habit as excellent but you dread doing it, lower the consistency estimate until the score reflects reality — then compare honestly.

Limitations & Precision Notes

The benefit scores are approximate ordinal rankings, not laboratory measurements. MET values are population averages: a very brisk walk can reach 4.3 MET, and a slow one might be 2.8. Energy expenditure also scales with body mass, fitness level, and movement efficiency. The fat-loss conversion assumes the entire deficit comes from stored fat and that food intake stays constant — in practice, some people unconsciously eat more on training days, which shrinks the real deficit. Treat the estimates as a way to compare habits against each other, not as a prescription for a precise weight change.

Can I compare different kinds of habits directly? Yes — that is the point of the benefit-point scale. The comparison is coarse but useful for screening: it tells you which habits deserve your limited weekly hours, not the exact physiological value of each.

Why does walking score lower than HIIT even though it burns more total calories? Because ROI divides by time. A 2.5-hour weekly walk can out-burn a 1-hour HIIT plan, but each walking minute earns less. Choose based on your real constraint: available time, recovery, or enjoyment.

I selected muscle gain — why is the fat-loss estimate missing? Under a muscle-gain goal, a calorie deficit is not the aim, so the calculator hides the fat-loss estimate and focuses on the benefit score. Strength training, sleep, and meal prep tend to rank highest for recomposition goals.

Does consistency matter more than minutes? Usually, yes. Dropping from 100% to 50% consistency halves every output in the model — benefit points, calories, and fat loss. A modest, repeatable habit almost always beats an ambitious one you cannot sustain.
